  • From age 30–50: The body loses about 3–8% of its muscle mass per decade.

What Is Osteoporosis

Even frail, elderly adults with established sarcopenia have shown measurable muscle growth after starting targeted exercise programs.

1. Resistance Training — The Single Biggest Lever You Have

Not walking, not stretching — actual strength training against resistance (weights, bands, bodyweight). It's the most effective tool for both conditions simultaneously. Clinical guidelines note that high-intensity exercise programs combining resistance, balance, and weight-bearing activity improve fall outcomes, produce modest but real increases in bone density, and can rebuild muscle even in frail older adults with existing sarcopenia.

2. Protein — More Than You Probably Think You Need

As we age, our muscles become less efficient at using the protein we eat, a phenomenon researchers call "anabolic resistance." That means older adults actually need more protein than younger adults to build the same amount of muscle. Current guidance recommends 1.0 to 1.2 grams of protein per kilogram of body weight per day, ideally spread evenly across meals rather than loaded into one — think of a source of protein at breakfast, lunch, and dinner.

3. Calcium and Vitamin D — The Bone-Specific Essentials

About 1,200 mg of calcium per day is recommended for women 51 and older, along with monitoring and maintaining adequate vitamin D levels — vitamin D is what allows your body to actually absorb the calcium you're taking in.

4. The Lifestyle Basics That Quietly Move the Needle

Smoking and heavy alcohol use both accelerate bone loss. Avoiding smoking and excessive alcohol consumption are core parts of maintaining a healthy lifestyle.

5. Know Your Numbers Before There's a Problem

A DEXA scan (bone density test) or a simple grip-strength check can flag early sarcopenia or bone loss years before a fracture ever happens — this is especially worth discussing with a doctor around the time of menopause, not after the first fracture.
